وضعیت بلند شدن در حالت چمباتمه - squat and rise pose


Utthanasana
بایستید و پاها را حدود یک متر از هم جدا کنید.
انگشتان شست پاها را به سمت بیرون ببرید و آنها را تا آخر تمرین در این وضعیت نگه دارید.
انگشتان دستها را در هم قفل کنید و انها را در جلو بدن رها نمایید.
حالت 1 :زانوها را خم کنید و حدود بیست سانتیمتر کفل ها را پایین آورید.
زانوها را به سمت بیرون و به موارات انگشتان پاها خم کنید. ستون فقرات باید مستقیم باشد.
زانوها را راست کنید وبه وضعیت قبل برگردید.
حالت 2: دوباره زانوها را خم کنید و حدود نیم متر به پایین بروید و بعد به وضعیت اول برگردید.
حالت 3: زانوها را خم کنید، کفل ها را پایین آورید تا دستها حدود 30 سانتیمتر با زمین فاصله پیدا کنند و دوباره به حالت قبل برگردید.
حالت 4: در حالت نهایی کفل ها را پایین آورید تا دستها زمین را لمس کنند یا نزدیک زمین قرار گیرند.
دستها و شانه ها باید کاملاً کشیده باشند و از خم شدن آنها جلوگیری شود در حالت نهایی برای چند ثانیه توقف کنید. بعد به وضعیت شروع برگردید و بدن را وانهاده نمایید.
تنفس: بازدم، هنگامی که به سمت پایین می آیید. دم، موقع بلند شدن.
ممنوعیت: بانوانی که از افتادگی رحم رنج می برند نباید این تمرین را انجام دهند. بعد از ماه سوم بارداری فقط حالت سوم تمرین شود.
فایده: این تمرین عضلات میانی کمر ، عضلات ران، زانو و مچ پاها را تقویت م کند.
